How LiftRing picks your first weight — with no history
The hard case is day one. You've never logged a set, and the app still has to put a number on the bar. LiftRing's model is deliberately simple:
- Anchor lifts first. Your bodyweight and self-reported training experience set a base estimate for the anchor barbell lifts — squat, bench, deadlift, press. More experience, higher coefficient. That's it: no quiz about your "fitness journey," no fake precision.
- Everything else derives from an anchor. Each of the 220+ exercises in the catalog maps to its nearest anchor at a fixed fraction — a front squat starts as a fraction of your squat estimate, a close-grip bench as a fraction of your bench. One consistent model instead of 220 guesses.
- Warmups are computed too. Every working weight gets a warmup ramp calculated up to it, so "what do I warm up with" is answered before you ask.
These are estimates, not measurements, and LiftRing treats them that way: they're conservative on purpose. A first session should feel light. Within two or three workouts the progression has calibrated to what you actually logged, the estimate stops mattering, and every number after that is earned from your own sets. If a starting weight is wrong, you type over it and the program adapts from there.
What happens when you miss reps
An honest weight-picking app has to handle the sessions that don't go well, because those are most of training. Miss reps in LiftRing and the progression responds by rule, not by pretending it didn't happen:
- Hold. On most programs, one rough session means the weight stays put and you get another shot: "holding 135 lb — finish your reps first."
- Back off. Keep stalling and the program deloads you — a stated cut so you can rebuild momentum with clean reps instead of grinding the same miss for a month. The reason line says so plainly; a deload is part of the method, not a punishment.
- Rep-range and AMRAP programs adjust differently. Double progression simply keeps you in the rep range longer before the next weight jump, and on Linear Progression AMRAP your top-set reps directly set the next session's load — fewer reps, smaller move.
Apps that only ever add weight aren't running progression — they're running a countdown to a plateau. The deload logic is as much the product as the plus-five.
